Warm up: AMRAP Warmup x 8min – 5 inch worms, 5 front plank to side plank each side, 10 Mountain climbers, 5 lunge reach and twists
Pre-Mobility: T-spine mobility

Health and Fitness
A. 3 sets:
Lying rope climbs (start seated or lying, pull yourself to standing and lower back down) x3, rest 2min

B. Five sets for times of:
Run 400 Meters
10 DB Shoulder to Overhead (use 2 dumbbells)
10 Dips or 10-15 Push ups
Rest 2 minutes

Classic:
A. Three sets:
1-2 rope climbs, rest 2min – use this time to learn how to climb the rope and use the J-hook foot hold
Coaches note: please use J-hook foot hold

B. Five sets for times of:
Run 400 Meters
10 Shoulder to Overhead (95/65)
5 Muscle ups or 10 Dips
Rest 2 minutes
